Aerobic Exercise and the FITT Principle

Cardiorespiratory fitness best describes the health and function of the heart, lungs and circulatory system. Cardiorespiratory fitness also describes the capacity of the lungs to exchange oxygen and carbon dioxide with the blood, and the transportation of nutrients and waste products to and from the body’s active tissues. Other terms used and applied to the exercise environment are cardiovascular fitness, aerobic endurance and aerobic capacity. These terms are synonymous.

Cardiorespiratory exercise has proved to have many benefits, such as reducing cardiovascular disease by increasing fat utilization and therefore reducing obesity, and the reduction and management of hypertension and cholesterol. Other reported benefits include improved heart function and oxygen consumption, the ability to perform every day tasks more easily, decreased resting heart rate, body fat stores, anxiety and stress and management of diabetes.

A cardiorespiratory program needs to follow general guidelines to ensure maximum safety and effectiveness. These characteristics are essential for measurable improvements. We call this the FITT principle.

Frequency 3-5 times per week
Intensity 60-90% of predicted MHR
Time Duration 15-60 minutes of aerobic exercise
Type Activities; walking, cycling, jogging, swimming, roller blading, cross training, rowing etc.

Exercise FREQUENCY refers to the number of exercise sessions per week that are performed. The ACSM (American College of Sports Medicine) recommends 3-5 sessions per week to improve cardiorespiratory fitness and to achieve or maintain optimal body fat levels.

Exercise INTENSITY refers to the amount of effort you put into your training session. There are many methods for monitoring exercise intensity, some have been standardized, and are suitable for application to the general population and for those of different fitness levels.

The ‘talk test’ method
Maximum Heart Rate (MHR) is determined by:
Men 220 - age
Women 226 - age

A 34 year old male, would therefore have a MHR of 186 beats per minute (bpm). Your exercise intensity is then put into the equation to give an exercise intensity that is specific to experience, fitness level, capabilities and relative to your fitness goals. Those just starting an exercise regime, or having a low level of fitness can benefit from intensities as low as 50-60% of MHR. Higher intensities as much as 90% of MHR are better suited to the more physically fit. As a general guideline, 60-80% of MHR is sufficient for the average population with no contra-indications to exercise.

RPE The ‘Rate of Perceived Exertion’ scale considers all factors that influence exercise intensity and how we perceive that exercise including fatigue and environmental conditions. A twenty-point scale has been devised that corresponds with Heart Rate intensities and allows the participant to determine their perceived effort. This method teaches us to listen to our bodies instead of ‘zoning out’ and can be used in conjunction with Heart Rate.

The ‘talk test’: This is an easy method that anyone can use. The talk test is based on the principle that if you cannot hold a regular conversation while exercising, your exercise intensity is too high. The intensity should however, be enough to increase core body temperature and promote perspiration.

Exercise TIME is the duration of the exercise and is dependent on the intensity of the session. The ACSM (American College of Sports Medicine) suggests a minimum of 15 minutes of continuous exercise to elicit any improvement in cardiorespiratory fitness. More deconditioned individuals may require multiple shorter sessions until they develop a base from which improvements in cardiorespiratory fitness can be made.

Your capabilities, interests, available time, equipment, facilities and personal goals determine exercise TYPE. The options are endless and can include any movement that uses large muscle groups, is continuous in nature (for a minimum of 15 minutes) and utilizes the aerobic energy system.

When beginning an exercise program, it is best to take a conservative approach and start at suggested minimums i.e. 3 times per week for 15-20 minutes at no more than 55-65% of MHR.

This intensity should be gradually increased over the forthcoming weeks and months to elicit changes and improvements in cardiorespiratory fitness and endurance.

Lets start with the jeans.

Straight leg jeans work really well worn with knee high boots when the jeans are tucked into the boot itself.

The overall look can then be dressed up or down with the top you choose to wear.

Faded or light blue jeans look really good with white boots or shoes and teamed with maybe a classic white shirt or t shirt/long sleeved top.

Other colours that look good with faded or lighter jeans are black, greens, browns and earthy tones.

Darker denim looks really good against pink and brighter colours.

Vintage or distressed jeans look good with white or black and team well with plain black or white shirts.

If you fancy something different why not try a cowboy boot. Cowboy boots will look good with your straighter legged jeans tucked in or worn under your flared hipster or boot cut jeans. Cowboy boots add a subtle sexyness to any outfit and will make you feel a million dollars whenever you wear them!

On what occasions do you wear casual clothes? 2. For workout clothes buy a sweat suit that suits you in color and shape. You will always look great leaving the gym and won’t be too embarrassed to stop into a store to pick something up on the way home.

3. Jewelry should not be worn with a bathing suit; both perfume and jewelry should not be worn at the gym.

4. Jeans are a great casual item and look better if they are in good condition and are more slimming if they are in a darker color.

5. Women find it difficult to get jeans to fit well and often wear jeans that are not very flattering. To find the perfect jeans for your body type takes a little work, time and patience and you may have to try on a good number of pairs before you find the right fit. A Cut Above the Rest

Getting into contest shape is a challenge. Some find it difficult, and many find it impossible. Those who find it completely impossible are going about it the wrong way.

Too many people try to drop body fat in an all-or-nothing approach. You can’t carry all your eggs in one basket because if you stumble, you will crack them all. You should always have something to fall back on for the times you do encounter speed bumps.

Nutrition

The first step to getting lean and hard is quality nutrition. This does not mean your basic pasta, wheat bread, and skim milk. These products may be okay for general weight loss, but they won’t get you “cut”.

Quality nutrition is eating real food, such as fresh turkey, chicken, fish, eggs, beef, yams, sweet potatoes, potatoes, brown rice, oatmeal, as well as red, green, and yellow vegetables, various nuts, and flaxseed oil etc. The concept is to omit processed food and eat as close to Mother Nature as possible, even organic. These are the some of the ammunition to a lean, hard, “ripped” physique.

Not only is quality nutrition of up most importance, but also the macro nutrient combination. You can’t haphazardly eat meals without some sort of balance. Plan your meals so your end result is success.

Training

Just as quality nutrition is important for getting “cut”, so too is your training. Your training program need not be rigid. Just as intensity, form, and stimulation were needed to build your base, the same three factors are needed in order to keep your muscle mass while dieting down the excess body fat.

Intensity, form, and stimulation builds’ the foundation and dieting sheds the fat and creates the sculpture. Therefore, an array of various “shaping” exercises doesn’t necessarily shape the muscle since genetics have already created the shape of your structure. The idea is to keep your muscle and diet off the insulation.

Cardio

Another factor in “cutting” is cardio. This may be beneficial to some, and counter productive to others, it just depends on your body type and your body responds to dieting and training.

If cardio is on your prescribed training program, don’t begin full force and get burned out. All too many start their cardio at an advanced level, such as five days a week for 45 minutes to an hour. You are better off starting at the low end and working up in a progressive manner. The advantages of starting cardio on the lower end of the spectrum are:

1. You can always add days or minutes if needed
2. It keeps the body in shock

3. You won’t burn out

4. You will have that little bit of “extra” cardio saved if you are struggling with the last bit of fat that you can’t remove

Supplements

After you have established the above, you can invest in fat burning supplements, if you so desire. Please take note that supplements are not a magic pill, they are a plus when your nutrition, training, and cardio are all on track and in balance. Don’t rely solely on supplements; use them for an extra nudge in the right direction.

As a final note, the most important thing to prepare for “cutting” is your mind. Bodybuilding is 90% mental. It takes you mind to train and to diet. Keep your focus and see results!
